Deep ankle work targets the talocrural and subtalar joint capsules. Surface-level calf stretching addresses muscle length. True ankle restrictions require capsular mobilization that standard stretches cannot provide. Athletes with limited squat depth despite regular calf stretching often have capsular restrictions requiring this deeper work. JME 236 Place one foot slightly in front of the other. Then, push that knee as far as you can over your toes. Be controlled and only move as far as your joints will let you - don't force anything. JME 269 Resting your foot on an elevated surface, push your knee over your toes. Don't force - find the end range that works for you. Subtalar Mobility The subtalar joint controls inversion and eversion. Restrictions here affect all ankle movement. JME 262 Sitting or standing, rotate your foot to the outside edge and then return to the middle. JME 263 Sitting in a cross-legged position, gently pull on your ankle for time. This is to create space in the joint - do not be excessive - find what your ankle needs. Loaded Ankle Stretches Bodyweight loading drives capsular change more effectively than passive stretching. JME 272 *Wall Required: Resting your hands on a wall, extend one leg back. Then, push your knees over your toes. Don't force an end range - find what works for your joints. JME 279 Holding onto the back of your chair for stability, push your knees over your toes. Once here, rise to the balls of your feet. Hold for time and return to the starting point. Rotational Ankle Work Rotation under load challenges ankle structures in functional patterns. JME 239 Maintaining the same feet position, rotate your upper body both left and right. JME 243 *Wall Required: Place your foot along a wall at an angle. Rotate your upper body towaerd the inside of that leg for a gentle stretch in your calf. Deep Ankle Integration These exercises combine multiple ankle movements for comprehensive capsular mobilization. JME 275 Sitting in your chair, bring your leg up toward your chest and hold onto the back of your leg. Then, with your leg at 90 degrees, make a controlled circle with your ankle. JME 244 Either sitting or standing, make a circle with one foot at a time. Be controlled and intentional with the movement. Deep Ankle Guidelines Hold loaded ankle positions for 30-45 seconds. Oscillate gently at end range to encourage capsular release. Perform this routine daily when addressing significant restrictions. The full sequence takes 10-12 minutes. Deep ankle work produces the best results when tissue is warm. Post-workout or after walking provides optimal conditions.
