Recovery determines training adaptation. The body repairs and strengthens during rest periods, not during workouts. Active recovery accelerates this process by promoting circulation without adding stress. This 15-minute routine provides comprehensive recovery stimulus. Thirteen exercises maintain mobility throughout the body while promoting the blood flow that clears waste and delivers nutrients. Use this routine on rest days and after intense training. The extended duration allows thorough coverage while maintaining the low intensity recovery requires. Start Your 14-Day Free Trial The Complete 15-Minute Routine 1. Lateral Neck Flexion (30 seconds each side) Why it works: Gentle neck release promotes relaxation and blood flow. JME 3 Tilt your head left then right toward your shoulder 2. Chin Tuck (30 seconds) Why it works: Releases suboccipital tension from training. JME 6 Gently tuck your chin to your chest 3. Assisted Neck Stretch (45 seconds each side) Why it works: Deeper release activates parasympathetic recovery. JME 8 Bring your hand to your head and tilt your head in the same direction. Move your hand away from your face and tilt your head in the other direction. 4. Full Arm Circle (45 seconds) Why it works: Maintains shoulder mobility and promotes circulation. JME 44 Starting with your hand at the side, bring your arm up, over your head, then back down to the side. 5. Seated Thoracic Rotation (45 seconds) Why it works: Light spinal movement increases circulation to recovering muscles. JME 150 Sitting in your chair, rotate your upper body both left and right. Don't do this too fast - find what works for you. 6. Side Body Stretch (45 seconds each side) Why it works: Gentle lateral stretch promotes core recovery. JME 151 Either sitting or standing, extend one arm up over your head. Bend toward the other side for a gentle stretch in your side body. Return to the middle and repeat. 7. Seated Forward Fold (60 seconds) Why it works: Calming position activates parasympathetic response. JME 92 In your chair, bend your upper body forward and reach down toward the floor. 8. Hip Circles (45 seconds) Why it works: Rhythmic movement promotes blood flow without stress. JME 99 Hip circles. Basically move your hips in a circular motion like a hoola hoop. Circle does not have to be large - can be small and controlled. 9. Hamstring Stretch (45 seconds each side) Why it works: Maintains length and promotes circulation to recovering hamstrings. JME 173 Find a slightly elevated surface to rest your foot on. Then, once you have stability, bend at your hips and rotate your upper body toward the ground. Find a gentle stretch in your hamstring and return to the starting position. 10. Hip Flexor Mobilization (45 seconds each side) Why it works: Keeps hip flexors mobile during recovery. JME 113 Place one knee on your chair and move that knee both forward and back to feel a stretch in the front of your leg. 11. Hip Internal Rotation (45 seconds each side) Why it works: Releases deep hip tension from training. JME 111 Placing your knee on an elevated surface, rotate your upper body back toward that elevated leg. (This will be very difficult in the office - a bed is ideal for this exercise). 12. Hip Hinge with Rotation (30 seconds each side) Why it works: Integrates hip and spine recovery. JME 117 Resting your hands on either your chair or a wall in front of you, lift one leg in front of you up to 90 degrees, rotate your upper body down, and then reset. 13. Calf Raise to Heel Rock (45 seconds) Why it works: Activates calf pump for circulation and reduced swelling. JME 232 Starting flat on your feet, rise to stand on your toes. Fall back down to your flat feet and then stand on your heels. This movement should be fluid and stable.
